Cardio, calorie restriction, and the pursuit of a smaller body were prioritized over strength and lean tissue. But we’re now realizing that this cardio-heavy approach often left women with less muscle mass than their metabolism actually needed. And as many of those same women enter perimenopause, they’re wondering why the strategies that once worked suddenly don’t anymore.

When we shift the focus from chasing “skinny” to developing metabolic muscle, everything changes, from how the body produces energy to how easily it maintains strength, shape, and long-term health. Let’s dive into why.

How Sweet It Is

One of muscle’s most important roles is regulating blood sugar. When you eat carbohydrates, your muscles pull glucose out of the bloodstream and store or use it as fuel during movement and recovery. The more metabolically active muscle you have, the better your body becomes at handling carbohydrates (yes—this often means you can eat more carbs!) while keeping energy levels stable throughout the day.

Blood sugar balance also plays a major role in whether the body stores fat or burns it for fuel. When glucose rises after a meal, the hormone insulin helps move that glucose into cells, but it also temporarily signals the body to pause fat burning. When blood sugar stays stable and insulin can naturally fall between meals, the body can more easily shift into fat-burning mode.

When muscle mass or muscle quality declines, that process becomes less efficient. Blood sugar regulation becomes harder, which can show up as energy crashes, cravings, and fat storage, especially around the midsection. A lot of women blame themselves for this, thinking they’ve lost discipline or motivation. But very often what they’re experiencing is simply a shift in metabolic capacity.

When the body is in perimenopause and menopause, estrogen’s influence on insulin sensitivity begins to change. This means the body may respond differently to carbohydrates than it did in earlier decades. Strength training and building muscle become powerful tools for stabilizing blood sugar and reducing the tendency toward abdominal fat accumulation that many women experience in midlife.

The Nervous System, Muscle, and Hormones

Muscle also plays an important role in hormone signaling and stress resilience. Healthy muscle tissue helps regulate cortisol responses, supports thyroid signaling, and contributes to metabolic flexibility, or your body’s ability to switch between fuel sources efficiently.

But muscle can only do these jobs well if it’s properly fueled and allowed to recover. Chronic undereating, excessive cardio, and high-volume training without adequate recovery can impair muscle’s metabolic function. Instead of improving hormonal balance, these patterns instead can contribute to fatigue, disrupted sleep, and stalled progress.

This becomes particularly relevant during perimenopause, when the body’s tolerance for chronic stress often decreases. Too much high-intensity training layered on top of busy careers, family responsibilities, and inadequate recovery can overload the nervous system. In the wake of these stressors, the goal becomes training intelligently and creating the right environment for your body to adapt and recover.

What Women Are Afraid to Ask

When you don’t understand the role of muscle, many gym frustrations seem counterintuitive. For some, the scale goes up when they start lifting. Recovery feels different after 40, causing them to feel sore post-workout longer than they used to. Some days they feel strong, and other days everything feels heavy. But once you understand how muscle functions as a metabolic organ, many of these confusing symptoms suddenly start to make sense.

In my experience, these are some of the most common questions women ask (or want to ask) about building and maintaining muscle. In reality, it often means the body is adapting to your program in a healthy way. Strength training increases the amount of glycogen stored in muscle, and glycogen binds with water, which can temporarily raise the weight you see on the scale, even while your body fat is decreasing. In fact, each gram of glycogen stored in muscle can hold roughly three grams of water, which is why the scale can shift, even as your physique becomes leaner and stronger. From a functional perspective, this is actually a positive sign: more glycogen storage means your muscles are becoming more metabolically active and better at handling carbohydrates and blood sugar.

“When we shift the focus from chasing ‘skinny’ to developing metabolically active muscle, everything changes.”

Q Why am I getting weaker after 40?

A: Many women notice they feel weaker after 40. The good news is this shift is usually the result of physiological changes and not a loss of capability. As women move into perimenopause and menopause, declining estrogen levels can affect muscle protein synthesis, recovery, and neuromuscular efficiency. At the same time, age-related sarcopenia (i.e., gradual muscle loss) can begin if resistance training and adequate nutrition are not prioritized.

Lifestyle factors also play a role. Many women unintentionally reduce training intensity, recover less effectively due to stress or sleep disruption, or consume too little protein to support muscle maintenance.

The encouraging news is that muscle remains highly adaptable throughout life. With progressive resistance training, sufficient protein intake, and proper recovery, women can maintain and often build strength well into their forties, fifties, and beyond. In many cases, the solution isn’t doing less; it’s training smarter and supporting the body with the nutrition and recovery it needs to stay strong.

Q Why am I always sore?

A: Muscle soreness (especially delayed onset muscle soreness, also known as DOMS) typically occurs when muscles experience microscopic damage from new or intense training. Persistent soreness, on the other hand, can point to poor recovery habits. Common culprits include inadequate protein intake to repair muscle tissue, insufficient sleep (which is when most muscle repair and hormone regulation occur), excessive cardio that competes with recovery resources, or too much training volume that outpaces recovery capacity.

From a functional perspective, the goal isn’t to constantly break the body down; rather, it’s to create a stimulus and then allow the body to rebuild stronger. Remember that, metabolically speaking, the most powerful adaptations occur after the workout is over—recovery is truly where the magic happens!

Q Do I have to lift heavy to build muscle?

A: Lifting heavy weights (an amount you can lift for only one to five full reps) can be an effective way to stimulate muscle growth, but it’s not the only path. What truly drives muscle development is mechanical tension and progressive overload, meaning the muscle is challenged enough to adapt over time. This can happen with heavy weights, but it can also occur with moderate loads, higher repetitions, controlled tempo, and training close to muscular fatigue (i.e., the right mix of reps and resistance that brings you to a place where you simply can’t do another rep). Research shows that a wide range of loads can stimulate strength when effort is high and the muscle is under sufficient tension. In practical terms, that means tempo work, increased volume, shorter rest periods, and focused mind-muscle connection can all stimulate muscle growth, even without following the “low reps, high weight” formula. And for many women, especially those balancing recovery, hormones, and long-term joint health, training blocks or phases that mix moderate loads, varied intensity, and progressive programming can build strength and muscle effectively while keeping training sustainable.

When we view building muscle as more than just an aesthetic goal, the entire conversation around fitness changes. Muscle becomes a partner in metabolic health, hormonal balance, and long-term resilience, and the goal is no longer simply to look fit but to build a body that performs, adapts, and thrives across every stage of life—which is, in essence, the formula for a longer, happier, more fulfilling life.

Written by Laura Tarbell

Photography by Paul Buceta

Hair & Makeup by Monica Kalra

Join the STRONG Fitness newsletter to have articles just like this sent directly to your inbox!
